# How fit do you need to be to compete in HYROX?

You need less fitness than most people think to finish HYROX, and more than most people think to enjoy it. There's no qualification and no official time limit, and HYROX reports a finish rate above 98%. A sensible minimum is being able to cover 5 km without stopping (run-walk is fine) and to get through each station at Open weights in training, even if you have to break it into many small sets. If you're starting from zero, plan on about four to six months, or race Doubles or Relay first.

- **No** qualification or official time limit
- **98%+** of starters finish, according to HYROX
- **~3 hours** how long some finishers take

> **Note:**
> Nobody publishes an official fitness standard for HYROX. The benchmarks below are our checklist, built from the race itself and from coaching sources that don't fully agree. Where they disagree, we say so.

## How fit do you need to be? The minimum benchmarks

A HYROX race is eight 1 km runs, each followed by a station. The test isn't any single piece. It's doing all 16 back to back for well over an hour. So the useful question is: can you do every piece, on its own, in training?

| Area | Minimum to finish (our checklist) | Comfortable for a first race |
|---|---|---|
| Running | Cover 5 km without stopping, running or run-walking | 5K in about 30 to 35 minutes |
| SkiErg and row | 1,000 m of each at a steady pace | Both without a long stop |
| Sled push and pull | 50 m at Open load with as many rests as you need | Each in a few long efforts |
| Burpee broad jumps | 80 m with step-ups and rests | Steady sets of 5 to 10 |
| Farmers carry | 200 m with 2 × 16 kg (women) or 2 × 24 kg (men), putting them down when needed | 2 or 3 sets |
| Sandbag lunges | 100 m with a 10 kg (women) or 20 kg (men) bag, resting standing up | Sets of 20 to 25 m |
| Wall balls | 100 reps at the Open ball and target, in small sets | Under about 10 minutes |
| Consistency | 3 sessions a week for 12 weeks | 3 to 4 sessions a week |

Sources set the running bar at different heights. Fitness First says you should be able to run or walk 3 to 5 km without stopping. FitnessVolt calls a 5K under 35 minutes the practical minimum and under 30 a comfortable baseline. RitFit treats about 30 minutes as a starting point rather than a pass-or-fail test. We sit in the middle: if you can cover 5 km, you can train for HYROX.

The wall ball line comes from race data. In HYROX Data Lab's Season 8 data, 90% of athletes finished their 100 wall balls in 9:04 or less. If you can do 100 at your weight in under about 10 minutes in training, you're within the normal range for race day.

For comparison, a sub-1:30 finish is a different level. HYROX Data Lab says it takes roughly a 55-minute 10K for men or about 57 minutes for women, plus 50 or more unbroken wall balls.

## What fitness skills do I need for HYROX?

Five things matter most, roughly in this order:

1. **Aerobic endurance.** Running is about half of a typical race. In a 2025 study of 11 recreational athletes, faster finish times went with a higher VO2max and more endurance training. This is the skill to build first.
2. **Leg strength endurance.** The sleds, lunges and wall balls all hit the same muscles, one after another, late in the race. Squats, lunges and step-ups build this.
3. **Pushing, pulling and grip.** The sled push, sled pull and farmers carry need a strong trunk, a firm grip and the ability to drive with your legs.
4. **Movement standards.** Judges no-rep shallow wall ball squats (your hip crease must go below the top of your knee), lunges without a knee touch, and burpees without your chest on the floor. Learning these early saves time and frustration. See our [wall balls guide](/guides/hyrox-wall-balls-tips) and [station tips](/guides/hyrox-station-tips).
5. **Pacing.** Most first-timers go out too fast. Knowing what an easy, sustainable effort feels like is a skill you practice, not a gift.

You don't need gymnastics, Olympic lifts or any heavy one-rep maximum. Some sources suggest you should deadlift about your body weight before racing, but that's a rule of thumb, not a requirement.

## Is HYROX suitable for people with no fitness experience?

Yes, with time to prepare. HYROX world champion Jake Dearden told Red Bull that "the level of entry is really low," and the Open division exists for exactly this. Every run can be walked, you can rest as often as you need on most stations, and you can put the farmers carry bells down. The one firm rule is that you must complete every station in full. An incomplete station means no official result.

What "no experience" changes is the timeline. FitnessVolt suggests 16 to 20 weeks of preparation from scratch, and RitFit suggests building a 5K base before any HYROX-specific training. If you've never trained, the first goal is a routine, not a race.

> **Key takeaway:**
> If you can't yet walk or jog 5 km without stopping, start there. Once you can, a 12-week plan gets most people to a confident first finish.

## What does finishing near the back look like?

It looks slower than most social media suggests, and it's completely normal.

| Benchmark | Time | Source |
|---|---|---|
| Median Men's Open finish | 1:27:56 | Pyrox dataset via Box Life |
| Median Women's Open finish | 1:36:20 | Pyrox dataset via Box Life |
| Slowest quarter, all athletes | 1:29:17 or slower | HYROX Data Lab |
| Slowest quarter, Men Open 25-34 | over 1:50 | Prommer |
| Typical first-timer, men | 1:30 to 1:50+ | ROXFIT |
| Typical first-timer, women | 1:40 to 2:00+ | ROXFIT |
| Some finishers | about 3 hours | HYROX Thailand FAQ |

The two "slowest quarter" figures disagree because they use different groups. Data Lab's covers athletes of all ages, while Prommer's is one men's age group.

At the station level, the slowest 10% of the field take over about 9 minutes on wall balls and about 7 minutes on the sled pull, according to HYROX Data Lab's Season 8 data. If your training times look like that, you can still finish. Our guide to [HYROX for bigger athletes and slower finishers](/guides/hyrox-for-bigger-athletes) covers run-walk pacing and station strategies.

## How to start HYROX from zero fitness

1. **Check your health first.** If you're new to exercise, have a medical condition, or have symptoms such as chest pain or fainting with effort, talk to a doctor before you start. Our guide [is HYROX safe?](/guides/is-hyrox-safe) explains the pre-exercise checks major health organizations recommend.
2. **Weeks 1 to 6: build the walking and running base.** Fitness First suggests alternating one minute of running with one minute of walking, then a steady 3 km, then 5 km with short breaks. Train three times a week.
3. **Weeks 4 to 10: add basic strength.** Bodyweight squats, lunges and push-ups, then light kettlebell carries and step-back burpees. One or two sessions a week.
4. **Weeks 8 to 14: learn the stations.** A HYROX class or coach is the fastest way to learn the sled, the ergs and the wall ball standard. Find one on the [gyms page](/gyms).
5. **Then follow a 12-week plan.** Our [beginner training plan](/guides/hyrox-training-plan-beginner) starts from a 5 km runner and builds to race day.
6. **Book a race with enough runway.** Pick a date at least four to six months out from the [race calendar](/races).

These weeks overlap on purpose. Running comes first because it's the biggest part of the race and takes the longest to build.

## How do Doubles and Relay lower the bar?

They let you start racing before you can do the whole thing alone.

- **Doubles** — Share every station — Best for a first race with a friend — You run all 8 km together but split each station however you like. Median Doubles teams finish about 8 to 12 minutes faster than solo athletes. You still cover the full 8 km together, at the slower partner's pace.
- **Relay** — 2 km and 2 stations each — Best for a team taster — Four people each run 2 × 1 km and do 2 stations. You can pick the stations that suit you and leave the rest to teammates.
- **Open Singles** — The full race — Best when you've met the benchmarks — All 8 runs and 8 stations on your own, at Open weights.

Doubles is the most common stepping stone. The loads aren't halved, so whoever takes a sled lane still moves the full weight, but you can swap often and rest while your partner works. Fitness First recommends Doubles for people who aren't yet ready to finish every station alone. Our [Doubles strategy guide](/guides/hyrox-doubles-strategy) explains how to split the work, and [HYROX divisions explained](/guides/hyrox-divisions-explained) compares every option.

## FAQ

### How fit do you need to be to do HYROX?

Fit enough to cover 5 km without stopping (run-walk is fine) and to get through each station at Open weights in training, even in small sets. There's no qualification and no official time limit, and more than 98% of starters finish, according to HYROX.

### Is HYROX suitable for people with no fitness experience?

Yes, if you give yourself time. The Open division is designed for all levels, you can walk the runs, and you can rest on most stations. From scratch, plan on about 16 to 20 weeks of training, starting with walking and running.

### What fitness skills do I need for HYROX?

Mainly aerobic endurance for 8 km of running, leg strength endurance for the sleds, lunges and wall balls, a solid grip, the movement standards for each station, and the ability to pace yourself. You don't need gymnastics or Olympic lifting.

### What 5K time do I need to do HYROX?

There's no required time. Sources suggest that a 5K in about 30 to 35 minutes is a comfortable starting point for a first Open race, and being able to cover 5 km at all is enough to begin training.

### How long does it take the slowest people to finish HYROX?

Many first-timers take 1:40 to over 2 hours, and HYROX's Thailand FAQ notes some finishers take around three hours.

### Can I do HYROX if I'm unfit?

Yes, but train first. Build a walking and running base, add basic strength, then follow a 12-week plan. If you have a health condition or haven't exercised in a long time, check with a doctor before you start.
